Loads the knee, lower back. Use a load you can control and skip it if it causes pain.

How to do it

  1. Stand in front of a bench with a barbell across your upper back.
  2. Set feet shoulder-width apart and brace your core.
  3. Sit back and down until you lightly touch the bench.
  4. Drive through your heels to stand back up.

Tips

  • Do not bounce off the bench.
  • Keep the chest up.

Common mistakes

  • ✗ Dropping onto the box.

Why it hurts: The spine is compressed between the bar and the box, a real risk for the lower back.

✓ Instead: Sit back under control, touch the box lightly, then drive up.

  • ✗ Relaxing completely on the box and rocking to get up.

Why it hurts: Losing the brace mid-rep lets the spine round when you try to stand.

✓ Instead: Stay tight while seated: brace, keep the shins vertical and stand straight up.
